The current physical activity guidelines undervalue vigorous activity. Vigorous activity may be 4–9× more potent than moderate activity for reducing all-cause mortality, cardiovascular disease, diabetes, and cancer risk. The exercise guidelines assume a 2:1 ratio between moderate- and vigorous-intensity activity: two minutes of moderate activity equals one minute of vigorous. That's why the recommendations are 150–300 minutes of moderate or 75–150 minutes of vigorous activity each week. But new data suggest that ratio is wrong. Increasing your VO2 max is crucial because it enhances your body's ability to utilize oxygen efficiently, leading to improved endurance, better overall cardiovascular health, and enhanced performance in both daily activities and athletic endeavors. From a lifespan perspective, it dramatically reduces mortality risk and does not appear to have an upper limit - so the benefits do not taper off as you get more fit. The more, the better here. With appropriate training, nutrition, sleep, and stress management, a 30-50% improvement in VO2 max is possible within 6-12 months, though the rate of increase slows as fitness improves. Some published research even found that highly trained individuals can increase by 10-20% after a year, while untrained individuals might achieve this in 4-6 months. Please keep in mind how 'percent changes' work mathematically. Let me give you a real-life example of two middle-aged females whom I just started coaching last week. Client 1 is in moderately decent cardiovascular fitness, so I'd expect her to go from 33 ml/kg/min to 38 ml/kg/min in the next 6 months — which would be an increase of 5 ml/kg/min and represent 15%. That's a reasonable expectation and something I've personally seen in our clients countless times. However, client 2 is a former elite athlete and is still very fit. She's currently at 56 ml/kg/min, so increasing her by 15% would take her to 64 ml/kg/min. That's possible but not likely. Frankly, anything over 60 ml/kg/min would be an enormous jump. A 'Western' versus 'Indian' breakfast? Huge Instagram handles peddling intense health misinformation on nutrition like this one from a Yoga lady who has rented out her brain, gets maximum engagement when they glorify an "Indian" veggie breakfast over the "synthetic and processed" Western breakfast, especially in the context of cereals and use of milk and fruits. Mixing fruits and milk according to Ayurvedic principles is disastrous. The pseudoscience claims that this combination destroys the Agni (digestive fire) in us when cold foods are consumed in the morning when Agni is at its lowest. This is utter nonsense. There is no 'cold' and 'hot' concept in nutrition. And there is no digestive fire. This is total mockery of nutritional science that has been mentioned in classical Ayurvedic texts and has no realistic objective meaning or measures to prove it. A strawberry shake or a banana shake in the morning is not going to kill you. It is an excellent source of proteins and vitamins and required calories after an overnight fasting state. And there is absolutely no evidence that a breakfast of boxed cereals is harmful. In fact, most cereals are fortified with many minerals, vitamins and other micro nutrients which help people attain targets for recommended daily intake. Back in January when Megan and I charted out the year, the dream of the Leadville 100 course record was overwhelming. But big dreams should be overwhelming. It was time to get to work. Our plan started from 3 principles: 1. I’d need to be capable of running a 13:xx 5k at altitude, or around sub-4 min mile fitness. 6-minute mile pace would need to be a jog on race day, and that all came from improving my running economy. 2. I had to get stronger to handle the unknown distance, both in terms of threshold climbing and actual muscular strength. 3. I’d have to run every step of the race, including Hope Pass. Most interestingly, none of those goals required lots of training volume. I did 8-12 hours of aerobic training most weeks with very few doubles given life constraints, usually around 60-75 miles of running and 1-2 bike rides (pulsing up and down for adaptations, with some bigger weeks and a longer down period for my accident). You don’t need to do consistent 100+ mile weeks to be good at this sport. I have been building endurance bricks for 18 years, and every brick counts. With that time, we applied 6 ideas: 1. Most weeks had a speed workout (often pacing Allie Ostrander ahead of the Olympic Trials 🔥), culminating in 12 x 400 on short rest in 63-64 seconds at altitude in June 2. I’d do threshold sessions approximately every other week, often on the uphill treadmill at 8% or 15% grade, culminating in a massive 12 x 5 minute session a few weeks before race day 3. I did uphill treadmill runs in Z2 at 20% grade all year, including for 10 min after as many aerobic runs as I could 4. I did 3-4 days of strides every single week. My strength is my speed. 5. I biked once per week in place of a run, often using Zwift races for hard sessions (A+ racing category in Zwift!) 6. Every week, I did Ultra Legs strength + squats and took a rest day, plus did heat training Big takeaway: you don’t need to do wild volume to have success in ultras. Get fast, stay fast year round, spend time in Z2, and stack some fun bricks in the context of your life. The record may have shocked the ultra world. But as Megan said, it only shocked people who haven’t been following my Strava for the last decade 🧡

Blog 152 🚨 Weigh in 4 🚨 Before #FrankWalks, Frank had not been under 350 pounds in over 20 years and was 500+ pounds in 2016. Here is his monthly progress: Before ##FrankWalks : 383 pounds Weigh in 1: 373 pounds Weigh in 2: 352 pounds Weigh in 3: 343 pounds Here are the results from weigh in 4: ◦340 pounds: Frank has lost 43 pounds since we started walking (128 straight days) ◦Average step count: 10K minimum by end of walk (used to be by end of day) ◦Diet: Incremental improvements continue, no set plan just Frank vs Frank. Examples: less soda, smaller food orders, less junk food / snacking, more BodyArmor water - this is the biggest challenge ◦Physical changes: Frank’s mobility, flexibility, endurance, and energy continue to improve daily. ◦Sugar levels remain in the green zone. Last year at this time his A1C was at 9.2 it is now down to 7.5 ◦Frank can now fit into 3XL jerseys for the first time in 20+ years. Stairs are also becoming less of a burden for him. For example, he said entering the ring at RNR 23 was easy unlike the past Thank you to Tank’s Army and beyond for the relentless support. Frank is trying to show the world that anyone can change their health and habits with consistency and incremental improvements rather than extreme unsustainable action. Frank is down 43 pounds since we started walking and the formula has been simple: we walk everyday and don’t stop until Frank hits 10k steps + incremental improvements on Frank’s diet. The secret sauce is NO DAYS OFF. And as Frank always says, “If I can do it, you can do it.” I think my favorite part of weigh in day is how quickly Frank moves on from the good news. He is like Kobe Bryant, in a constant state of “Job’s not finished”. Off to Chicago this evening. Anudder weigh in in the books.
