Caffeine taken at 7 AM still measurably worsened sleep at 11 PM. Caffeine stays in your system far longer than most people realize. Matthew Walker explains that it has an average half-life of ~5-6 hours & a quarter-life of ~12 hours. That means if you drink coffee at noon, around 25% of that caffeine can still be circulating in your brain at midnight. And being able to fall asleep doesn’t mean caffeine isn’t affecting your sleep. Walker describes people who drink coffee at night and say: “I can still fall asleep.” But when you measure their electrical brain activity, their deep non-REM sleep can drop by around 15–20%. Walker compares that reduction to aging someone by around 20 years overnight. And drinking caffeine early in the day doesn’t necessarily protect your sleep either. In one experiment at the Institute of Pharmacology in Zurich, researchers gave 9 healthy men 200 mg of caffeine at 7:10 AM. By 11 PM, blood caffeine levels had fallen by 82%, meaning about 18% of the caffeine was still in their blood. Then the researchers tested their sleep. Compared with placebo, the men had significantly lower sleep efficiency, less total sleep time and altered EEG activity during sleep. Sixteen hours after drinking caffeine. That’s what makes caffeine deceptive. You drink it in the morning, feel the stimulation wear off, go to bed, fall asleep, and assume it’s gone. But caffeine can still be changing the architecture of your sleep. Michael Pollan describes caffeine as borrowing energy from the future. You get the stimulation now. You pay the interest later through the quantity and quality of your sleep. And then the loop starts again. You wake up less recovered. You feel tired. So you drink caffeine. The caffeine masks the tiredness while interfering with the sleep you need to recover from it. The tiredness caffeine masks is partly the tiredness caffeine caused.
