Let’s talk side to side imbalances cause I know A LOT OF PEOPLE are (A) dealing with these and (B) confused about how to remedy them…. (This post will be LOWER BODY focused) For starters, if you’ve got a large side to side discrepancy…these are going to be the exercises you’ll want to use to help even that out: (In no particular order) - Smith Split Squats - Single Leg Press - Single Leg Extension - Single Leg Seated Ham Curls - Single Leg Prone Ham Curls - Single Leg 45° Extensions - B Stance Smith/Machine Glute Bridges - Single Leg Calf Press Here is the SIMPLE PROTOCOL you’ll using when performing these exercises to help even out your side to side imbalance: When performing a unilateral exercise… - Start with the weaker side - Take set to target RIR - Match reps on stronger side (even if you have more left to give) NO REST NEEDED between sides if a discrepancy is present FWIW…if you were performing a unilateral exercise and NO discrepancy were present, the play would be to take ample rest (2-3+ minutes) between sides — you are almost treating it as two separate sets in this instance ONE FINAL VERY IMPORTANT NOTE: Side to side imbalance are NOT abnormal They are NOT even PROBLEMATIC unless the gap is large enough If you have (let’s say) a 5% discrepancy from right to left (or vice versa), there really isn’t a need to bias heavily toward unilateral exercises If, however, that gap is closer to (let’s say) 10, 15, 20+%…you’d be wise to bias toward the unilateral exercises and protocol listed above until the gap shrinks to a more reasonable size (perhaps <10%)

6 Non-Negotiable Weight Room Lifts for Pitchers 💪🔥 1. Reverse Lunge 2. Sled Push/Drag 3. Single-Leg DB RDL 4. Nordic ISO 5. Reverse Crunch 6. Trunk Rotation More on each below ⬇️ 1. Reverse Lunge The safety bar reverse lunge builds strength in the split squat position you land in when you throw. Teaching your body to be strong there makes everything else easier. Target 1.5-1.8x bodyweight for the best carryover to the mound. 2. Sled Push/Drag Three variations in one: push, side drag, and reverse drag. Minimal spinal compression while still training the force output qualities pitchers need across all three planes of movement. 3. Single Leg DB RDL Targets the posterior chain with an emphasis on the lead leg block. High-velo guys stop momentum fast, then drive through length. This movement builds the hamstring and glute strength to do exactly that. 4. Nordic ISO One of the harder exercises on this list. This exercise trains the posterior chain directly, teaching the hamstrings how to isometrically contract before landing. 5. Reverse Crunch The abs resist spinal extension as you move down the mound. This exercise teaches your trunk to delay rotation until the last second. 6. Trunk Rotation Isolates the trunk and trains force output from a powerful landing position. Keep arms fully extended so the trunk does the work. Going too light kills the feedback.

You can trick your body to lift more than you normally can Because of this, I do it every session on my personal training, which I’ve shared through my Super Set program. It’s called Post Action Potentiation (PAP) and it’s a temporary state where your muscles and nervous system are activated and operated in a heightened state It’s all about ramping up to reach this state and I use 3 steps to get there. Stage 1: bodybuilding exercises, low effort and longer durations. Think bicep curls, reverse flys sets of 12-20. Perfect for the first exercise/set scheme of the day. But it’s not enough to get to that true state of potentiation. We need more. Stage 2: You’ve got some blood flowing, you’re warm up and starting your primary exercise of the day like bench press. Your warm up sets are ramping up with low to moderate weight paired with high effort. This starts really recruiting those bigger stronger type II motor units. Remember you don’t need the reps near failure to recruit type II motor units, you just need effort. Stage 2 is great but we can go even deeper Stage 3: These are the working sets. You are pairing heavier weight with high effort. The magic is doing it without taking on fatigue. My programming and coaching notes guide you. Each set sets you up for the next, allowing you to end on a max set of some kind. Then every exercise and set after that you’re able to lift more than normal. You’ve reached this state of potentiation and you ride the wave down Super Sets uses 2 more secondary strength exercises followed by single joint bodybuilding exercises. We squeeze the juice completely The training split for Super Sets is one muscle group per day, you can run it 4-7 times per week.

7 Reasons I Love Full Hex Squats! 1. Step-ups and split-squats on some sort of podium have already been go-tos for me for the past 15 years of knee rehab and coaching, and anyone can access these for free or dirt cheap. 2. Not everyone wants to jump into barbell squats. My parents maintain bodyweight. I advise young athletes to master one leg at a time first. Both user-friendly from this. 3. Sophomore year of high school I injured my neck from being pushed into heavy barbell squats. Full hex squat allows you to build some upper back first. 4. My best friend in high school broke his back while maxing out barbell squats. Spent the next year in a metal brace. When your legs can’t handle a full hex squat, you’re in a DEADLIFT, not a GOODMORNING. Deadlift has way easier leverage, so you’re way safer. 5. Hex squat isn’t as good for lower back building, but for me, my parents, and my teenage students, back extension is already my go-to to build lower back muscles at higher reps BEFORE worrying about max loads. (To be clear: 1-5 above are amazing PREP/HELPERS for barbell squats if you so desire!) 6. If a young person does want to see their peak strength, a regular hex deadlift is a very safe and accurate option. 7. The same hex is advantageous for forward and backward farmer’s walks to help your ankles and grip keep up with your new power! (These podiums won’t be good biz since they’re made in USA, small batches, but these are easy to mimic or copy. ETA 6 weeks to first batch for sale, for those interested.) Pre-assembled, fold-out-and-get-to-work back extension: Mobility Made Simple program and coaching:
